Caffeine and Your HRV: Is the 90-Minute Rule Real?

You’ve probably heard the rule: wait 60 to 90 minutes after waking before your coffee. The logic goes like this - cortisol is already high when you wake up, caffeine stacked on top of that spike blunts them both, and over time you end up more dependent on caffeine than you’d otherwise be. It’s one of the most repeated pieces of caffeine advice going around right now, usually wrapped up with promises about your HRV and your sleep. It’s tidy, it sounds physiological, and it hands you one more thing to optimize before you’re even out of bed - exactly the kind of advice worth checking before you rearrange your morning around it.

Here’s the problem: the premise behind it is thinner than the confident advice suggests.

A 2025 study did something almost nobody had done before - it measured cortisol continuously, before and after waking, in 201 people, rather than only sampling once people were already up. The result: no evidence that the act of waking itself makes cortisol rise any faster than it already was rising beforehand (Klaas et al., 2025). Cortisol does follow a morning rhythm. But the specific “waking spike” the 90-minute rule is built on has surprisingly little direct evidence behind it.

That doesn’t mean coffee timing doesn’t matter. It means the popular reason is weaker than presented - and the real story is more useful.

Does Caffeine Actually Spike Your Cortisol?

Caffeine does raise cortisol. That part is genuine. But the size of the effect depends heavily on something the 90-minute-rule conversation usually skips: whether you already drink caffeine regularly.

In a controlled trial, caffeine produced a clear cortisol rise in participants - but the response was substantially blunted in people who consumed caffeine daily, compared with those who didn’t. Their bodies had adapted (Lovallo et al., 2005). If you’re a regular coffee drinker, “stacking caffeine on your cortisol” is a smaller concern for you than it would be for someone who almost never touches the stuff.

So Why Does Caffeine Keep You Awake?

If it’s not really about cortisol, what is caffeine doing? The honest answer is almost the opposite of “giving you energy.”

All day, a molecule called adenosine builds up in your brain - it’s a large part of what creates the pressure to sleep, accumulating the longer you’re awake. Caffeine’s main trick is blocking the receptors that would otherwise let your brain register that buildup (Reichert et al., 2022). Your underlying sleep pressure doesn’t go anywhere. You just stop being able to feel it, for a while.

That’s a different mental model than “caffeine wakes you up.” It’s closer to caffeine putting a hand over the mouth of your own tiredness. The tiredness is still there. You just can’t hear it.

It also explains the crash. While caffeine occupies those receptors, adenosine keeps building in the background - the pressure doesn’t pause just because you can’t feel it. When the caffeine clears, all that backed-up adenosine hits the now-unblocked receptors at once. That’s a large part of why the drop can feel sudden rather than gradual, like a switch rather than a slope.

Does Caffeine Actually Hurt Your HRV?

Given that caffeine is a stimulant, you’d expect a clean answer: caffeine tanks your HRV, full stop. The actual research is messier than that - messier in a genuinely interesting way.

A systematic review pooling the available controlled studies found the strongest, most consistent evidence pointed toward caffeine modestly increasing the vagally-mediated component of HRV - the piece linked to your parasympathetic, rest-and-recover system - rather than crushing it (Koenig et al., 2013). Other HRV measures were far less consistent. Part of that inconsistency comes down to what’s actually being tested - thirteen separate trials, different doses, different populations, different habitual intake levels walking in the door. It’s not that researchers can’t agree on how to measure HRV; it’s that “caffeine” isn’t one clean, single input to begin with. And the same theme as the cortisol story shows up again here too: how used to caffeine you are changes the picture substantially.

None of this makes caffeine a nervous-system tonic. It means “caffeine is bad for your HRV” is a simpler story than the evidence supports. The honest version is closer to: it depends more on your own history with caffeine than on caffeine itself. The Timing Rule That’s Actually Well-Established

Here’s what does hold up, consistently, across controlled studies: caffeine in the afternoon and evening disrupts sleep, even when you don’t consciously notice it.

In one well-designed trial, participants took the caffeine equivalent of roughly two to three cups of coffee at bedtime, 3 hours before bed, or 6 hours before bed. Even at 6 hours out, objectively measured total sleep time dropped by more than an hour compared with placebo, and it took noticeably longer to reach persistent sleep at every timing tested (Drake et al., 2013). Six hours is a long runway - long enough that most people wouldn’t think to blame the coffee for a restless night.

Part of why six hours still counts: caffeine’s average half-life in the body is around five hours, but that number swings a lot from person to person, depending on genetics, liver enzyme activity, pregnancy, and other medications. A coffee at 3pm can easily still have a meaningful amount of caffeine active in your system at 9pm for plenty of people - usually without them ever connecting the two.

That’s the piece of “caffeine timing” advice that’s actually built on repeated, controlled evidence - not the morning cortisol story, but the evening cutoff. It’s the kind of thing that shows up clearly in overnight sleep data long before you’d think to connect it back to a 2pm coffee.

What Actually Helps, Starting Today

  • Stop optimizing the exact minute of your first coffee. If you’re a regular drinker, tolerance has already done most of the work the 90-minute rule is trying to do for you.
  • Give yourself a real cutoff in the afternoon. Six or more hours before your usual bedtime is where the evidence is strongest - earlier still if you’re sensitive or tend to drink more than one cup in a sitting.
  • Treat sensitivity as real, not a rule for you specifically to override. How long caffeine lingers varies a lot between people - genetics, body size, and how much you already drink all change the picture. A rule tuned to an average person isn’t automatically tuned to you.
  • Let your own data settle the argument. If an afternoon coffee shows up in that night’s sleep or the next morning’s recovery, that’s more useful than any generic guideline - including this one.

A rule that’s true for most people isn’t the same as a rule that’s true for you - the same gap we ran into writing about summer heat: the thing quietly taxing your nervous system often isn’t the thing you’d have guessed.
